The Goblet Squat is a friendly way to learn (or clean up) a squat pattern. The front-loaded weight helps many people stay more upright than with a bar on the back, and it works well when racks are busy.

Grip and stance

  • Hold one dumbbell vertically at the chest, or cup a kettlebell by the horns
  • Elbows point down and slightly in so the weight stays close
  • Feet roughly shoulder-width, toes slightly out if that feels natural
  • Eyes forward, ribs stacked over the pelvis

If the weight drifts away from your body, the set gets harder for the wrong reasons.

Lower with intention

Break at the hips and knees together. Sit down and slightly back while keeping heels on the floor. Aim for a depth you can own — often around parallel thighs — without the lower back rounding or the heels popping up.

Helpful cues:

  • “Chest up, elbows inside the knees at the bottom”
  • “Knees track over mid-foot”
  • “Slow down for two seconds”

Pause briefly at the bottom on warm-up sets if balance feels shaky.

Stand without bouncing

Push the floor away and keep the dumbbell glued to the chest. Finish tall without leaning back. If you need a bounce out of the hole to finish reps, reduce the load.

  • A teaching squat early in a beginner plan
  • A warm-up pattern before heavier machine or barbell work
  • A moderate-rep main squat when equipment is limited
