The Barbell Hip Thrust is a staple glute-focused hinge pattern. It can feel awkward the first few sessions, then becomes one of the easiest lifts to progress once the set-up is sorted.
Build a stable set-up
- Sit on the floor with the upper back against a bench that will not slide
- Place a padded bar in the hip crease
- Plant feet roughly shoulder-width so shins can finish near vertical at the top
- Chin slightly tucked, eyes forward or slightly down
A barbell pad or folded mat makes heavier sets far more tolerable.
The rep itself
Drive the hips up by pushing the floor away. Finish with a clear glute squeeze and a flat-ish line from shoulders to knees. Pause briefly, then lower the hips under control until you are ready for the next rep.
Key cues:
- “Ribs down, belt buckle up”
- “Push the floor away”
- “Pause at the top without over-arching”
If your lower back cramps or you feel the move mostly in the quads, shorten the range slightly and check foot placement.
Common fixes
- Bar rolls up the stomach: reset in the crease and keep the pad snug
- Feet too far forward: you may feel more hamstring; nudge feet closer
- Feet too close: knees travel too far forward; move feet out a touch
- Heavy but shaky: drop load and own the pause before adding plates
Progressions and cousins
If the barbell set-up is intimidating at first, start with Hip Thrust (bodyweight), Glute Bridge, or Single-Leg Glute Bridge, then move to the bar. Cable Kickback can stay as a lighter finisher after the main thrust work.
