Weekly structure (3 days)

Use this pattern:

  • Day 1: squat, horizontal push, row
  • Day 2: hinge, vertical push, pull-down
  • Day 3: squat variation, press variation, row variation

Keep sessions around 45-60 minutes. Leave 1-2 reps in reserve on most sets.

Progression rule

Each week, improve one variable:

  • Add 1 rep to a working set, or
  • Add the smallest weight jump available
