The Bulgarian Split Squat is a single-leg squat pattern with the rear foot elevated. It loads the front leg hard, needs little floor space, and pairs well with bilateral squats when you want extra quad and glute work without another heavy bar set.

Build a stable set-up

  • Rest the rear foot on a bench or sturdy box, laces down
  • Hold a dumbbell in each hand by your sides (or one goblet-style at the chest if balance feels shaky)
  • Step the front foot forward until the heel can stay flat at the bottom
  • Brace lightly through the trunk before you move

If the front heel lifts every rep, your stance is usually too short — move the front foot forward a little and try again.

The rep itself

Lower straight down by bending the front knee and hip. Keep the torso mostly upright and let the rear knee travel toward the floor under control. Pause briefly near the bottom, then drive through the front mid-foot to stand without bouncing.

Key cues:

  • “Front heel stays planted”
  • “Knee tracks over mid-foot”
  • “Lower under control, stand tall”

You should feel the work mainly in the front quad and glute. Mild stretch through the rear hip flexor is normal; sharp knee or low-back discomfort is a cue to shorten range or reset stance.

Common fixes

  • Wobbly at the bottom: lighten the load and pause for a count before standing
  • Front knee caves in: think “push the floor out” with the front foot
  • Leaning too far forward: hold dumbbells at the sides or shorten depth slightly
  • Rear foot cramped: use a lower box, or slide the rear foot so the laces sit comfortably
